How to fuel a HYROX race: 5 science-based rules

Here's how to fuel HYROX so you don't fade in the back half. Functional movements drain glycogen faster than steady running, and most athletes race under-fuelled without knowing it. Get this right and you hold pace when everyone else is unravelling.

1. Take carbs during the race

For efforts of 45+ minutes, aim for ~30 g of carbohydrate every 15–20 minutes. Most HYROX times land squarely in this window — a gel or drink mid-race is the difference between finishing strong and crawling.

2. Train your gut

The stomach is trainable. Practise your exact race nutrition in hard sessions so race day isn't the first time — that's how you avoid the classic mid-race GI blow-up.

3. Refuel within 1–2 hours

Glucose transporters are most active shortly after exercise. Getting carbs in soon after a session speeds glycogen refill for your next hard day.

4. Sleep and food beat gadgets

Recovery rings and cold plunges are downstream of the basics. Sleep and daily nutrition drive adaptation far more than any device.

5. Don't panic about the protein "window"

The post-workout protein window is much wider than the old 30-minute rule. Hit your daily total; the precise timing barely matters.
