Strength training for women in HYROX: you adapt faster than you think
Many women come to HYROX from running or classes and treat the sled as the thing to survive. The research says strength is one of your fastest-improving qualities, so it's worth training on purpose.
What the evidence says
When men and women follow the same lifting programme, they gain muscle size and lower-body strength at similar relative rates, and women gain more relative upper-body strength (Roberts et al., 2020). A later study measuring upper- and lower-body muscles directly also found similar adaptations between sexes (Refalo et al., 2021). In practice that means a woman starting from a lower base often sees the biggest percentage jumps in sled, carry and wall-ball capacity.
"Strength" in HYROX means strength endurance: repeated, sub-maximal efforts under fatigue, not a one-rep max. You never lift maximally in the race. Being able to move 102 kg (or 152 kg in mixed doubles) at a steady pace after a run matters far more than a big single.
A simple twice-a-week plan
Day A: lower body & sleds. Goblet or back squat 3×8–12; Romanian deadlift 3×8–12; walking lunges 3×20 steps; then sled push 4–6×12.5 m at race weight.
Day B: upper body & grip. Push-ups or bench 3×8–12; rows 3×10–12; overhead press 3×8–10; farmers carries 4×50 m; wall balls 3×20 at race weight.
Progress it. Add reps first, then load. Every 3–4 weeks, finish one session with stations straight off a 1 km run.
Will it hurt my running?
Not meaningfully. A meta-analysis of concurrent training found little interference with strength gains when lifting and endurance are combined, and the effect wasn't worse for women (Schumann et al., 2022). Keep hard lifting away from your key run sessions (different days, or lift after running) and you get both.
Stronger also means more durable. Muscle and tendon strength help you absorb 8 km of running and 100 wall balls without breaking down. For women in particular, lifting is good for bone density too.

Frequently asked questions
Do women get bulky from lifting for HYROX?
No. HYROX strength work is moderate-load, higher-rep strength endurance done alongside lots of running. It builds capacity and resilience, not bodybuilder size.
Do women respond to strength training differently from men?
Mostly no. Meta-analyses show similar relative gains in muscle size and lower-body strength, and larger relative upper-body strength gains in women.
Can I lift and run in the same week without losing gains?
Yes. Concurrent strength and endurance training doesn't meaningfully blunt strength gains in most trained athletes, and the research doesn't show women are more affected than men.
